Band lat pulldown

Kneel under a high anchor and pull the band down to your shoulders. Lat training with no bar to hang from.

The movement

  1. 01 Full stretch

    Kneel tall under the anchor with the arms reaching up toward it.

  2. 02 Elbows to the ribs

    Pull the elbows down and back until the hands reach the shoulders.

How to do it

Setup

  1. Anchor the band overhead, at the top of a door or any point well above your head.
  2. Kneel down facing the anchor, one knee down and one foot forward, far enough back that the band is tight with your arms reaching up.
  3. Take one end in each hand, palms facing forward.

Execution

  1. Pull your elbows down and back until your hands reach the front of your shoulders.
  2. Squeeze your shoulder blades down at the bottom for a beat.
  3. Let your arms ride back up to a full overhead stretch under control.

Form cues

  • Lead with your elbows, and your hands just hold on.
  • Finish each rep with a full stretch at the top.

Common mistakes

  • Leaning back and rowing the band toward your chest, which is a different exercise.
  • Letting the band snap your arms back up instead of resisting the return.
  • Kneeling so close that the band goes slack at the top and the stretch disappears.

Worth knowing

  • Check the anchor and the band for wear before loading them. A band let go under stretch travels at face height.

Notes

The band lat pulldown is the vertical pull for anyone without a bar. Every other lat exercise in the library needs something to hang from. This one needs a door and a band, which makes it the way most people can start training the pull-up movement at home on day one.

Treat the stretch at the top as half the exercise. The lats grow from the long position, so kneel far enough from the anchor that your arms get pulled into a full reach between reps, and fight the band on the way up instead of letting it win. The pull down should end with your elbows behind your ribs and your shoulder blades set low.

Bands get harder as they stretch, so the bottom of each rep is loaded and the top barely is. Balance that by chasing range and rep quality rather than thicker bands alone, in sets of 10–20. When a strong band feels controlled from full stretch, the same money buys assistance for real pull-ups, and this movement will have already taught your lats the path.
