Calf raise

Heels up, pause, heels down slowly. The direct way to train calves that every other exercise only passes through.

The movement

  1. 01 Flat

    Stand tall, weight over the balls of the feet.

  2. 02 Raise

    Rise as high as possible; pause, then lower slowly.

How to do it

Setup

  1. Stand tall on the balls of your feet, with your fingertips on a wall for balance if you need it.
  2. For a longer range, stand with your heels hanging off a step.

Execution

  1. Rise as high onto the balls of your feet as you can.
  2. Pause for a full second at the top, without bouncing.
  3. Lower slowly until your heels touch down, or sink below the step for a stretch.

Form cues

  • Press through your big toe and do not let your ankles roll outward.
  • Pause at the top and hold the stretch at the bottom.

Common mistakes

  • Fast bouncing, which lets the tendon do the work instead of the muscle.
  • A tiny range, with half-height rises and no stretch at the bottom.

Worth knowing

  • On a step, keep your fingertips in contact with something. The stretched bottom position catches your balance out.

Notes

Calves have a reputation for not growing, and the usual way people train them explains it. Fast, bouncy half reps let the springiness of the Achilles tendon do most of the work while the muscle mostly goes along for the ride. Take the bounce away, with a pause at the top, a three-second descent and a stretch at the bottom, and the calf raise becomes a real muscle-building exercise.

Because your calves carry you around all day, they respond to volume and range rather than variety. Sets of 12–20 slow reps, ideally off a step so you get the extra stretch, several times a week. Add a dumbbell in one hand once bodyweight sets pass twenty.

Doing these with a straight knee works the calf muscle nearer the surface, which is the one you can see. The next step is the single-leg raise, which doubles the load and shows you how your two sides compare.
