Barbell shrug

A loaded bar held at arm's length in front of the thighs, shoulders lifted straight toward the ears. The heaviest way to train the upper traps.

The movement

2 stages

  1. 01 Arms long

    Stand tall with the bar against the thighs and let it pull the shoulders all the way down.

    Lift both shoulders straight toward the ears and hold there for a second.

How to do it

Setup

  1. Stand with the bar against the front of your thighs, hands just outside your hips, palms facing back.
  2. Set your feet under your hips and stand tall with your arms hanging straight.

Execution

  1. Lift both shoulders straight up toward your ears as far as they travel.
  2. Hold the top position for a full second.
  3. Lower under control until the bar pulls your shoulders down into a stretch.

Getting it right

Form cues

  • The bar travels straight up and straight down, never forward.
  • Keep your arms straight the whole set. If your elbows bend it has become a row.

Common mistakes

  • Rolling the shoulders backward at the top, which grinds the joint and adds no range.
  • Leaning back to help the bar up, which moves the work to the lower back.
  • Cutting the bottom short, so the traps never reach a stretch.

Worth knowing

  • The bar hangs in front of your thighs, so a lost grip drops it onto your feet. Set up over a floor you are willing to drop a loaded bar on, and lower it to the ground rather than letting it slip.

Notes

The upper trapezius runs from the base of your neck out to the point of each shoulder, and its job is to lift your shoulder girdle. Rows and deadlifts hold it under tension, but neither takes it through a full range. The shrug does, which is why it is the movement that actually builds the muscle.

A barbell lets you load this heavier than dumbbells do, because both hands share one implement and the weight sits closer to your body. The trade is range. The bar stops against your thighs at the bottom, so it cannot travel as far down as a dumbbell in each hand. If a deep stretch matters more to you than the load, use dumbbells instead.

The range is short either way, so the reps are won at the two ends. Pause at the top rather than tapping it, and let the bar hang long enough at the bottom to feel the pull before the next rep. Reps taken fast through the middle of the range train very little.

Your grip usually gives out before your traps do. That is worth knowing rather than fighting, because gripping a heavy bar for sets of ten is useful training on its own. When the grip becomes the only limit, either accept it as the ceiling or switch to a farmer’s carry, which trains the same muscles while walking.
