How to do it

Setup

  1. Stand tall with a heavy dumbbell hanging from each hand, palms facing your thighs.
  2. Set your shoulders back so the weights hang at your sides rather than in front of you.

Execution

  1. Lift your shoulders straight up toward your ears as high as they go.
  2. Pause for a full second at the top.
  3. Lower until you feel the weights pulling your shoulders down into a stretch.

Getting it right

Form cues

  • Straight up and straight down. The shoulders do not roll.
  • Arms hang long, and only your shoulders move.

Common mistakes

  • Rolling the shoulders in circles, which adds nothing and grinds the joint.
  • Bouncing fast half-reps that skip the stretch at the bottom.
  • Poking the chin forward as the shoulders come up.

Worth knowing

  • The traps are strong and recover fast, so the honest limit is usually your grip. Chalk or a firmer squeeze beats straps until the weights get serious.

Notes

The shrug trains the upper trapezius, the muscle that runs from your neck out to your shoulders and hoists your shoulder girdle up. Rows and carries work it along the way, but the shrug is the only movement in the library that loads its full range on purpose, from a deep hang at the bottom to as high as your shoulders travel.

The range is short, so the details carry the exercise. Let the weights drag your shoulders all the way down between reps, pause at the top rather than tapping it, and count reps only when both ends of the range showed up. A shrug with no pause and no stretch is mostly a grip exercise with extra steps.

Load it heavy and keep the reps between 10 and 20. The traps handle weight well, so this pairs naturally with the heaviest dumbbells you own, and your grip will often give out first. When it does, treat that as bonus training rather than failure. The farmer’s carry works the same muscles the same way, just walking.
