Barbell bench press

The pressing lift everything else gets measured against, and the heaviest way to load the chest, shoulders and triceps.

The movement

  1. 01 Bottom

    Bar touches the lower chest; forearms vertical.

  2. 02 Lockout

    Press up and slightly back to straight arms.

How to do it

Setup

  1. Lie back with your eyes under the bar and your feet flat on the floor.
  2. Squeeze your shoulder blades together and down into the bench.
  3. Grip the bar so your forearms will be vertical when it reaches your chest, usually a little wider than your shoulders.

Execution

  1. Lift the bar off the rack and hold it over your shoulders with straight arms.
  2. Lower it under control to your lower chest, elbows about 45–70° from your torso.
  3. Press it up and slightly back to where it started, over your shoulders.

BreathingTake a breath at the top, hold it as you lower, and exhale as you press.

Form cues

  • Set your shoulder blades down and back before you unrack.
  • Elbows about 45° from the torso, not flared level with the shoulders.
  • Push your feet into the floor without lifting your hips.

Common mistakes

  • Flaring the elbows to 90°, which grinds the shoulders.
  • Bouncing the bar off the chest.
  • Letting the shoulder blades come off the bench at the top.

Worth knowing

  • Never bench heavy without a spotter or safety pins, however confident you feel that day.
  • Keep your thumbs wrapped around the bar.

Notes

The bench press is where pressing strength gets measured, for better and worse. Its advantage is load. With the bar in two hands and your body braced against a bench, you can press more weight than in any other chest exercise, and you can add to it in small steps for years.

The technique lives in your shoulder blades. Pinned back and down, they give your shoulders a stable base and let your chest work through its full range. Let them slide around loose and the press starts grinding the shoulder joint instead. The setup is the mechanism, not showmanship.

Respect how this lift fails. You can dump a squat you cannot finish. A bench press you cannot finish pins you under the bar. Safety pins set just below chest height, or a competent spotter, belong on the equipment list rather than in the nice-to-have column.
