Dumbbell floor press

A bench press done on the floor. The ground stops your arms early, which keeps the shoulders out of trouble.

The movement

  1. 01 Bottom

    Upper arms rest on the floor; forearms vertical.

  2. 02 Lockout

    Press to straight arms above the shoulders.

How to do it

Setup

  1. Lie on your back on the floor with your knees bent and feet flat.
  2. Bring the dumbbells to your shoulders so your upper arms rest on the ground.

Execution

  1. Press the weights up until your arms are straight above your shoulders.
  2. Lower under control until your upper arms settle onto the floor.
  3. Pause there for a moment, then press again from a complete stop.

BreathingExhale as you press, inhale as your arms settle back down.

Form cues

  • Upper arms about 45° from your body, forearms vertical.
  • Pause on the floor, then press from a dead stop.

Common mistakes

  • Slamming your elbows into the floor rather than placing them.
  • Arching your lower back to get the weight up.

Worth knowing

  • The floor limits your range for you, which makes this the kindest press in the library for the shoulders and a sensible default when you have no bench and no spotter.

Notes

The floor press came before the bench press did. Lying on the ground stops your upper arms when they meet the floor, which shortens the lowering phase. That takes strain off the shoulders and moves more of the work onto the triceps and the middle part of the chest’s range.

The pause at the bottom is what makes it useful. Letting your arms settle for a beat removes any bounce, so every rep starts from a standstill. That builds a kind of strength that carries over well, and it makes a modest pair of dumbbells feel a lot heavier than they are.

For anyone training at home this is the step between push-ups and a full bench setup. It gives you real weight on the pressing muscles, and it needs nothing but floor space and two dumbbells.
